Alertness moves in roughly 90-minute waves. The phone does not interrupt your peaks, it fills the troughs, which is where recovery was supposed to happen.

The phone problem is timing, not total minutes. Ten minutes of scrolling in a trough looks cheap, but it spends the entire recovery window, so the next cycle starts from a lower baseline than the last one.
What actually works, in order: Record one morning without changing anything and look for the 90-minute shape. Then protect a single 60 to 80 minute climb, and treat the trough as a task: ten minutes, off-screen, no feed.
The numbers worth knowing: Each cycle runs about 60 to 80 minutes of rising attention followed by 10 to 20 minutes of trough. Cycle length varies from 70 to 120 minutes between people.
Where people go wrong: Cutting total screen time and expecting output to improve. Screen time falls while the rhythm damage rises, and the day ends up feeling busier and emptier at the same time.
A note on defaults.
