You do not need a stack of tracking apps to audit your screen time. iPhone has Screen Time, Android has Digital Wellbeing, both built in. Ten minutes is enough for a full audit if you know which numbers matter.

Step one, two minutes: open the built-in stats. iPhone: Settings → Screen Time. Android: Settings → Digital Wellbeing & parental controls. Nothing to install. If it is your first time, flip through the weekly report so you know where the numbers live.

Step two, three minutes: read only five numbers.

  • Daily average: the total, note it, do not judge it yet
  • Pickups: more telling than the total, it measures fragmentation
  • Top app: usually one social or video app eating the biggest slice
  • Notifications: more notifications, more passive unlocks
  • Late-night use: 11 pm to 6 am, the hours that hurt sleep most

Everything else on the charts is noise.

Step three, three minutes: compare against three baselines.

  • Total: 4-6 hours is normal for most adults, over 7 is worth attention
  • Pickups: above 80 a day means heavy fragmentation, even if the total looks fine
  • Late night: more than two nights a week scrolling after 11 pm needs handling

The common mistake is treating the total as the only metric. Someone at 3 hours with 100 pickups needs more adjusting than someone at 6 hours with 30. Fragmentation is the core problem.

Step four, two minutes: three actions.

  1. Daily limit on the top app, cut 30% first
  2. Turn off notifications for non-essential apps
  3. A "30 minutes before bed" rule, enforced by a tool

Ten minutes, done. The audit turns "I feel like I scroll too much" into "I average 5 hours, 1 of them past midnight." Numbers give change a handle.
